Walk away the pounds!

Having a healthy lifestyle could be a big challenge in this busy world. Few people have too much time in their hands which makes it difficult for them to manage the time between working and being physically active.
If you want to think deeply about it, time is not the excuse that prevents you from being healthy its all about priorities. If healthy lifestyle is on the top of your priorities then you can do it!

What could be more important than achieving a healthy lifestyle and living longer with less diseases? You
can't live without eating, sleeping, praying, or working then why you don't add walking to the list? I personally met some people who can't live a single day without walking. Once you started it will be second nature you just need some determination to continue doing it.



The benefits of walking are endless! it has an effect on every system in our bodies.
Some of these benefits are:
1-Lowers the risks of diseases:
It reduces the chances of having Diabetes type 2, heart diseases, cancers specially colon and breast cancers..e.t.c
A study in the British Medical Journal showed taking more steps every day can help ward off diabetes

2-Prevents Osteoporosis ( a condition where your bone density is low due to lack of Vitamin D and exercises):
It's one of the commonest diseases among the women in Gulf area as they don't exercises a lot and no exposure to sun. Walking which is considered a weight bearing activity  will work on increasing the bone density and reduces the risk of falls and fractures in elderly. Also it prevents joint diseases such as arthritis.

3-Enhances the brain function:
Walking increases the % of oxygen in our bodies and helps in improving the blood circulation. If these two factors are there, the person will have less chance to loss brain cells or have a brain shrinkage which results in memory less also known as "Dementia".

4-More Adrenaline
Walking makes you happy by increasing the levels of feel-good endorphines (adrenaline) into your blood stream.

Studies have shown regular, moderate-intensity exercise (such as brisk walking) to be as effective as antidepressants in cases of mild to moderate depression.

 A survey by the charity Mind found 83 per cent of people with mental health issues look to exercise to help lift their mood.



Tips Before walking:
1-Don't eat heavy meals before two hours of walking
2-Drink water
3-Eat small pieces of Dates, banana, an apple or anything that's easily digested and will give you energy.
4-Warm up: do some stretches that will prevent muscles soreness after walking

Tips during walking:
If you're planning to start walking or you're already walking, you should know  the proper technique to maximize the positive value from walking and reduce the risk of injury.


1-Your arms should be bent for 90 degrees only and as you walk they should "pump" backwards and forward and not criss cross across your mid section.

2- Look forward and don't look downward.

3-Suck your stomach in to engage the stomach muscles and strengthen them.

4-Walk erect, don't bend your spine.

5-Your shoulders shouldn't be leaned forward, swing them in circles if you feel that they are tight and try to keep them loose and relaxed during walking.

6-Pull your chin in to keep the neck and head in erect position.

7-Don't take very wider nor narrow steps, be moderate.

8-Breathing pattern is one of the most important things to be aware of while walking. Good breathing technique increases the effectiveness of walking and make you walk longer while if you have a shallow breath for example, you will end up feeling so tired at the beginning of the walk.

 One technique is to take four breaths in from your nose and exhale four breaths from your mouth.

9-Drink water if needed.

10-Listen to some sort of music that will motivate you to walk.

11-If you're a beginner, don't start with a high speed. Your speed will increase by time.

What's the best shoes to wear?

There are specific criteria for the proper walking shoes:
1-Light weight
2-The American Podiatric Medical Association recommends “motion control” sneakers that prevent collapsing and inward rolling arches for those with low arches. If you have high arches, shoes with built in “cushioning” or adding a custom insert will prevent outward rolling while building up inward arch strength.
3-Good heel support: your sneakers should have a very well supported heels to avoid any heel pain in future like "plantar fasciitis". 

4-Good cushioning
Midsole cushioning is shown to reduce heel, ankle, and toe stress, and prevent a future knee, back, or hip injury, according to research from the American College of Sports Medicine.

Cool Down activity:
Do some stretches after you finish your long walk

How many minutes should I walk per day?

There is no standard time frame for walking, each person can set the duration  depending on his schedule but I can give you some tips that will guide you:

1-Walk for three times/week at least in order to obtain a result.
2-Your body will start burning calories after 30 minutes of walking and sweating is a good sign of burning calories. 
3-To lose weight your walking workout should be from 30-60 minutes for 50-70% of your maximum heart rate.

ماذا بعد الولادة؟



عادة ماتهمل الأمهات أجسامهم مابعد الولادة وتركز كل اهتمامتها على طفلها، وقد تتعرض لمضاعفات أو مشاكل في جهازها التناسلي أو حوضها بعد فترة من الزمن غير مدركة للسبب الأساسي وراء هذه المضاعفات. عادة مابعد الولادة تكون عضلات البطن ضعيفة جداً إذا لم يتم ممارسة تمارين التقوية خلال فترة الحمل، وينتج عن هذا الضعف في العضلات ألم في الظهر وتعرض المرأة للإفتاء 
 خاصة مابعد الولادة الطبيعية. وعلى الصعيد الأخر قد تصاب بعض النساء بمرض السلس البولي الناتج عن ضعف عضلات الحوض
كل هذه المضاعفات سببها الأساسي عدم ممارسة التمارين بعد الولادة مباشرة ومن اليوم الأول، للنوعين الطبيعية والقيصيرية، للأسف في الشرق الأوسط معظم النساء غير واعية بأهمية هذه التمارين لصحتها لهذا أرجو منكم نشره على أوسع نطاق كي تستفيد جميع النساء، مع العلم أن تمارين عضلات الحوض يجب أن تمارس يومياً لأي أنثى سواء متزوجة أو غير متزوجة نظرأ لأهميتها

إرشادات عامة وتمارين لما بعد الولادة القيصرية أو الطبيعية


هل أحتاج إلى ممارسة الرياضة في الأسابيع القليلة الأولى بعد الولادة؟

نعم، هناك العديد من الأسباب التي تدعو للبدء بممارسة بعض التمارين الخفيفة بعد ولادة طفلك. وللتمارين الرياضية العديد من الفوائد، فهي تساعد على: 


تحسين الحالة المزاجية عن طريق زيادة معدلات المواد الكيميائية في الدماغ المسؤولة عن منح الجسم الشعور بالصحة الجيدة (مثل الأندورفين)).)

استعادة الوزن الذي كنت عليه قبل الحمل والولادة والتخلص من الوزن الزائد.

الحماية من الأوجاع والآلام عبر زيادة الطاقة والحيوية إذا كنت تشعرين بالتعب

تحسين القوة الجسدية وقوة الاحتمال مما يسهل عليك مهمة رعاية المولود الجديد.


كما أظهرت بعض الأبحاث، وإن كانت محدودة في هذا المجال، أن المواظبة على أداء التمارين الرياضة بانتظام بعد
الولادة يمكن أن يساعد على تخفيف أعراض اكتئاب ما بعد الولادة.
هل يمكنني ممارسة الرياضة خلال الأسابيع القليلة الأولى بعد الولادة إذا كانت ولادتي قيصرية؟
تعد التمارين المذكورة في هذه المقالة آمنة سواء أكانت ولادتك طبيعية أم قيصرية. ويمكنك أيضاً أن تؤدي بعض التمارين الخفيفة لعضلات بطنك لمساعدتها على الشفاء بعد العملية. قد تشعرين بشدّ في الجرح مع أداء التمارين، ولكن ليس بألم. إذا كانت ولادتك قيصرية، ربما تجدين أنك تشعرين بالتعب أسرع لأنك خضعت لعملية جراحية، لذا اتبعي ما تشعرين به واجعليه المقياس.

نصائح مهمة جدا:
1-عند شعورك بتحسن قليل في اليوم الثاني أو الثالث، حاولي النوم على بطنك لمدة 15 دقائق، قد يكون الأمر صعب في البداية ولكن الفائدة المرجوة من هذه الوضعية تفوق صعوبتها. طيلة فترة الحمل لا تستطيع المرأة النوم على بطنها لذا يكون الجسم بحاجة شديدة لهذه الوضعية. من فوائدها أيضا أنها تعيد الرحم إلى مكانه لتفادي مشاكل في المستقبل.
2- في حالة الولادة القيصرية، لا تحملي أشياء ثقيلة طيلة الثلاث شهور الأولى على الأقل وإن كان لديكِ أطفال أكبر من المولود حاولي أن لا تحمليها من الأرض لتفادي حدوث افتاء للجرح أو نزيف داخلي قد لا تشعري به.
3-حافظي على نظافة منطقة التبول واجعليها جافة دائماً.
4-واظبي على التمارين خاصة تمارين قاع الحوض نظراً لاهميتها.
5- يجب أن لا يحدث حمل جديد قبل 3 سنين من الولادة في حالة الولادة القيصرية و 6 شهور في حالة الطبيعية.
6-حافظي على نظافة الجرح وراقبيه خلال الأسبوع الاول. لتخفيف ألم الجرح عليكي بالتالي:
1-وضع كمادات مي باردة أو مكعبات ثلج صغيرة في كيس بلاستيك وتدليك الجرح بالثلج.
2-تدليل خفيف على الجرح بأصابعك
3-بإمكانك الذهاب إلى أحد مراكز العلاج الطبيعي وعمل جلسات بالأجهزة التي تساعد على سرعة التئام الجرح والتخفيف من حدة الألم كا Laser, Ultrasound or TENS



تمارين ما بعد الولادة الطبيعية والقيصرية

 تمارين التنفس: 
الفائدة:
1- تساعد تمرينات التنفس العميق على تهدئة اضطرابات الجهاز التنفسي.
2- يعمل التنفس العميق على زيادة نسبة الأكسجين الذي يصل للقلب، مما يزيد من تدفق الدم لباقي أعضاء الجسم.
كيفية أداء التمرين:
يمكنك أداء هذا التمرين و انت جالسة مع التأكد من استقامة العمود الفقري واتخاذ الوضع الصحيح للجسم أو و أنت مستلقية على ظهرك. ثم نقومي فيما بعد بأخذ نفس عميق من خلال الأنف ، عندما تقومي بأخذ النفس سوف تقومِ بنفخ منطقة البطن، مع العد حتى 5 ،ثم قومي بإخراج الهواء من خلال الفم (اجعلي شكل الفم على شكل دائرة) مع الزفير ببطء بشكل يستغرق وقتا أطول من الزفير العادي ، هنا تقومي بإدخال منطقة البطن إلى الدخال. ثم تكرر تلك الخطوات 10 مرات على الأقل.
*كبداية ابدأي بخمس مرات لكل تمرين مع مرور الأيام زيدي العدد عند قدرتك على القيام بأكثر عدد من دون أي ألم.


تمارين البطن:
الفائدة:
هذه التمارين تساعد على شد البطن للداخل، و أيضاً تقوم بتقوية عضلات البطن و عودتها إلى حالتها الطبيعية.

كيفية عمل التمارين:
التمرين الأول:
*ابتداء من اليوم الثاني مابعد القيصرية والأول مابعد الطبيعية.

1-      إستلقي على ظهرك مع ثني الركبتين قومي برفع الحوض لأعلى مع شد الأرداف.
2-      إرفعي رأسك بينماتشدين عضلات البطن.


التمرين الثاني:
*ابتداء من الأسبوع الثاني للقيصيرية والاول بالنسبة للولادة الطبيعية.

 1-      إستريحي علىالك وعينوالركبتينبحيث يكون وضع  الذراعين والفخذين عموديًاعلى الجسم.
2-      إثني ظهرك لأعلى،شدي الأرداف إشفطي بطنك للداخل،إسترخي تنفسي بعمق.


التمرين الثالث :

*ابتداء من الأسبوع الثاني للقيصيرية والاول بالنسبة للولادة الطبيعية.
إستلقي على ظهرك مع وضع الذراعين جانبًا.
    إسحبي ركبتيك لأعلى قليلاً،إرفعي ظهرك لأعلى.


*كبداية ابدأي بخمس مرات لكل تمرين مع مرور الأيام زيدي العدد عند قدرتك على القيام بأكثر عدد من دون أي ألم.

تمرين رفع الحوض:
الفائدة:
تعد تمارين رفع الحوض مفيدة لأنها تحرك ظهرك وتمدده برفق، كما أنها تمرن عضلات بطنك. وهي تساعد على التخفيف من آلام الظهر.

كيفية عمل هذا التمرين:
*ابتداء من الأسبوع الثاني للقيصيرية والاول بالنسبة للولادة الطبيعية.


1. استلقي على الأرض أو على السرير. ضعي وسادة تحت رأسك. اثني ركبتيك مع تقريب قدميك عالياً ناحية مؤخرتك.

2. شدّي عضلات قاع الحوض وحركي عضلات البطن السفلية إلى الداخل قبل إرجاع أسفل ظهرك إلى الأرض أو السرير. ابقي على هذه الوضعية وعدّي حتى ثلاثة ثم أبعدي ظهرك عن الأرض أو السرير. حاولي ألا تحبسي أنفاسك.
*كبداية ابدأي بخمس مرات لكل تمرين مع مرور الأيام زيدي العدد عند قدرتك على القيام بأكثر عدد من دون أي ألم.



عضلات قاع الحوض

ما هو سبب أهمية قاع الحوض؟

يساعد قاع الحوض على حمل مثانتك والرحم والأمعاء في أماكنها. كما يمنحك قوة التحكم عندما تفرغين مثانتك وتتبرزين 

يصعّب قاع الحوض الضعيف عصر العضلات العاصرة أو الصارّة عليك عند أسفل المثانة لمنع تسرب البول. وقد تجدين نفسك
 تسرّبين البول من دون قصد عند السعال أو العطاس أو أداء التمارين الرياضية. وتسمى هذه الحالة سلس أو تسرب البول وقد تستمر بعد ولادة طفلك. يصاب حوالي ثلث الأمهات الجدد بما يعرف بسلس البول بعد الولادة كما يؤثر قاع الحوض على عضلات مهبلك 

لا تظهر أهمية قاع الحوض فقط أثناء الحمل والولادة. فأنت تحتاجين إلى الحفاظ على قوته لبقية حياتك لحمايتك من مشاكل لاحقة، وخاصة بعد سن اليأس وتوقف الدورة الشهرية.

يمكن أن يؤدي الضعف أو التلف في قاع الحوض إلى الإصابة بهبوط المثانة لاحقاً في الحياة، بعد سن اليأس عادة، حين يتحرك الحوض إلى أسفل ويضغط على جدران المهبل. تظهر أعراض هبوط المثانة لدى أربع نساء من أصل 50 امرأة تجاوزن سن الخمسين. 


   
كيف أعرف عضلات قاع حوضي؟

تخيلي أنك تحاولين توقيف خروج الريح أي الغازات وفي نفس الوقت قطع تدفق البول قبل نهايته. يتمثل إحساسك بحالة ما بين الاعتصار والرفع، وكأنك تحملين إلى أعلى وإلى الداخل حول المجرى الأمامي والمجرى الخلف.

قد تساعد عضلات قاع الحوض القوية والجيدة على التالي:
 

-تحمل الوزن الزائد المكتسب خلال الحمل.
-الوقاية من سلس البول
-شفاء المنطقة مابين الشرج والمهبل وتدفق الدم إليها

كيف يمكنني إتقان تقنية هذا التمرين؟
حين تباشرين بتمارين عضلات قاع الحوض، قد تجدين أنك تحبسين أنفاسك وأنت تعصرين. عليك تعلم التنفس الطبيعي وأنت تؤدين التمرين، لأنك حين تسعلين أو تعطسين، فإنك تتنفسين بقوة. إذا استطعت شد عضلاتك وأنت تحبسين أنفاسك، فإنها سترتخي حين تسعلين ولن توقف سلس البول.
لكن إتقانه يعني أن عليك العصر والرفع من دون أن:
تسحبي بطنك إلى الداخل
تعصري ساقيك معاً
تشدي الردفين
لا تحبسي أنفاسك

تمارين تقوية عضلات الحوض:
التمرين1:
قومي بالاستلاقاء وضعي ذراعيكي جانباً. اثني ركبتك بدرجة 90 وضميهم إلي بعض. حركي الساقين سوياً إلى جانب معين بحيث تشدي عضلات الحوض والبطن الجانبية كما في الصورة.
مرة يمين ومرة يسار.
 قومي بتكرار التمرين 5 مرات يومياً، وكل مرة 10 مرات

Backpacks may ruin your body!

Since we were in Kindergarten and we are carrying a backpack. As we grow, our books,and all other course materials  become more and heavier. However, some schools started to notice the disadvantages of this massive load on the students' health and minimize the amount of books that each student should carry by providing lockers for them.

What does this weight do?

The bad effects of this weight are very critical and unfortunately, most people are not aware of them whether they were parents, students, teachers or college students.

 We are  born with  a fabulous structure that holds our body upright, bear weight,make us able to walk, sit,stand..e.t.c without the spine you can't perform your daily activities normally. It's formed in a perfect way in order to serve all these functions, any change in it's alignment will reduce from it's efficiency. 

Wearing a backpack will distort the normal curvatures in your back which will deteriorate your posture, balance and coordination.

How can this load deteriorate the strong spine?

It's true that the spine is very strong, it's formed from bones, ligaments, discs, nerves and blood vessels but if we are harming it for years and years it's strength won't be the same. The extended use of  these bags  with tons of books and other materials by time will cause imbalance in the entire body.

Changes that will happen:

1-The person will lean forward due to the heavy load on his  back so he will lean to balance. 
2-Rounded shoulders.
3-Forward neck.

4-Muscle spasm and irritation the rib cage joints.

5-Deviation of the spine to one side(as in the picture) if the person is wearing a one strap backpack or even for women who carry a bag on one side only. 

 All these changes will result in fatigue,back pain and imbalance even for children. So imagine a boy with 10 years old having a back pain? it's crucial to think about it and start to find a solution before your children end up with back conditions such as, scoliosis.  



Scoliosis
Scoliosis is a condition that happens in the back due to the malalignment of the spine. Around 3 out of 100 people have scoliosis. It could be structural   (you born with it) or functional (due to bad posture) which is our topic. The spine will deviate to one side and form a S or C curve. Usually it's formed when the person carries a one strap bag by the time and with the increasing load the spine starts to deviate resulting in
1-The body will tilt to one side.
2- Elevated shoulder on the side where you carry the bag. 
3-Uneven waist with a tendency to lean to one side.
4-One leg might be shorter than the other leg.
5-Breathing problems
6-Back, neck or knee pain.

One strap bags

One strap bags are even worse than the double strap, however, if you usually wear them on one side try to switch so you won't put the load only on side. Always ask someone to check your spine alignment, shoulder levels, leg length and waist level. And don't put too much stuff in your bag. Also one major mistake i see among women that they carry their hand bags on their elbow instead of shoulder as a way of fashion. It's extremely dangerous as it compresses the nerves and may lead to neurological problems not only in the elbow, it can reach to your neck as all the nerves are connected.



If it's not noticed and treated earlier, as you grow up it become worse and worse and might require a surgery or a  brace. 

The test for scoliosis is very simple, doctors usually do it for children during the regular visits and you as a non-health profession may do it for your kids,students or even friends. 

First, the person who wants to be examined must take off his T-shirt. 
Then you will look at his spine, if you find any slight deviation like in the picture this may be a sign of scoliosis. 




To differentiate  between functional scoliosis and structural. You will do the forward bending test:

1-Ask the person to lean forward with straight knees.
2-Ask him to reach his fingertips toward his feet or the floor.

*If you notice a hump on one side that means a structural scoliosis which needs an immediate visit for to an orthopedic doctor.

*If there's no hump although there's a deviation in the spine while standing, that means that it's a functional scoliosis which can be corrected by exercises and you need to consult a physical therapist. 







Lumbar Disc( low back disc)

 A lumbar disc is a condition where the disc between two vertebrae in the spine starts to bulge out and cause compression on the nerve which will cause pain. 


Now how can a backpack cause a lumbar disc?


A study was done in 2010 about the effect of backpacks on the lumbar spine by using the Magnetic Resonance Imaging. The study was done on elementary school students who carry backpacks of 10-22% their weights.

They conclude that Backpack loads are responsible for a significant amount of back pain in children, which in part, may be due to changes in lumbar disc height or curvature.

You don't need to be scared from what I mentioned, but the thing is you should be aware and relate your pain with the things you do daily.

How to wear a backpack in a proper way?

There are many solutions that you can do to reduce the harm of the load on your spine:- 

1-The weight of the backpack shouldn't exceed 5-10% of your body weight. 

2-Wear a double strap bag rather than one strap.

3-Padded shoulder straps are important. They are more comfortable than non-padded straps and prevent the straps from digging into your shoulders.

4-Pack the bulky objects away from the area that will rest on your back. An uneven surface rubbing against your back could cause painful blisters.

5-Buy a backpack that's suitable for your age and size. 

6-Put the heavier items on the bottom and against the back to keep the weight off of your shoulders and maintain a better posture.

7-Get a rolling backpack for your kids. Pulling the bag is not so preferable but switching between pulling and carrying the backpack on the back is a good solution. 

8-Schools should provide lockers for the students so they don't carry all their books at once. 








I hope that by now you got an idea about the disadvantages of backpacks load whether they are double straps or one strap. Regular checking for your kids and students spine structure is highly recommended, the earlier you discover the problem the better is the prognosis. 
If you are working in a school, increase the awareness about this issue for the students and the parents.
