What you shouldn't do at the gym

You walk into the gym and you're likely going to see different people doing different workout using different methods. You ask yourself, what shall I do? shall I start by machines or free weights? What workout suits me the best?
All this doesn't matter compared to the errors that you should avoid. They might seem minor to you, but they actually affect your gains. There are many mistakes which people commit in gym whether they are beginners or not, i chose the commonest ten points for you so you make sure you're following the right tract.

1) Gym without a diet

Doing physical activity without a balanced diet won't give you good results. You should have a diet plan that suits the workouts that you do. It's not necessarily mean that you should cut all carbs/fats, it's just a matter of minimizing the portions of the three essential meals and increase the number of the healthy snacks.

2)Overwhelming
Beginners start by putting big goals like:
“I want to gain 20 pounds of muscles and start eating healthier”
“I want to lose 14 pounds of fat”
“I’ll cut all the carbs”
“I’ll only have salad for my lunch”
And they end up losing motivation because they think that it’s working well.

*The ideal thing to do is to break the long term goal into  short term goals like:

“I’ll minimize my meals portions and increase number of healthy snacks/day”
"I'm going to switch from machines to free weights to build more muscles."

3)Not planning

Without a plan you will end up roaming in the gym, doing nothing but switching between workouts without a specific program. This will waste your time, energy and it will make you demotivated because you won't get good results at the end.

*Consult your trainer/physiotherapist and follow a certain plan to benefit from the workouts.

4)Not tracking

Without writing down what you have done on each day and document everything; improvement will be slow. You will be lost and you won't remember what was your biceps strength last month for example.
Tracking is very essential for beginners, you should record the type of workout you did, how many repetitions, sets and what weight you used. Also recording your body weight, body circumference and body fat periodically is very essential for a follow-up. People who are not tracking; don't upgrade correctly.

"What gets measured, gets managed."-Peter Drucker

5) Doing the same workouts everyday

The one metabolic cycle of the muscle is around 48-72 hours; which means that the process of building the muscle after a certain exercise will take from 48-72 hours. If you're training the same muscle everyday, you won't give  enough time to the torn tissues -because of workout- to heal. Therefore, you will slow the progress of building up the muscles and it won't get any stronger. And not only that, it will be more prone to injury as it's exhausted.

*As a beginner, you may train your full body two to three times per week. Once you can do this without muscle soreness. You can specify one day for upper body only and the next day for lower  body then the third day take a rest.

6)Over working out

Doing an exercise too much -either by increasing intensity or frequency- is considered wrong!
As you won't give enough time for your body to recover. Beginners can start by high intensity for three times per week for example but once their endurance and strength improves; they should decrease the frequency of the sessions to allow their body to recover and make the exercise more productive.
Jennifer Walters, a personal trainer at Planet fitness in Ohio; addressed the seven signs of over training in her featured article.

If you have these signs, it's a signal that you should cut back a bit and give your body time to recover:

 1) Exercise leaved you exhausted instead of energized.
2)You get sick easily (Because exercises should improve your immunity and not vise versa)
3)You have heavy legs
4)You have short fuse
5)You're regularly sore for days at a time
6)You can't sleep or you feel that you're not getting enough sleep
7)You have the blues (Being sad or depressed most of the time)

"Always keep in mind that as intensity increases, frequency should be diminished." Dr. Mercalo

7)No warm up

Many body builders don't give great attention to the warm-ups, while it plays an essential role in making the workout productive. Faking some stretches and walking on the treadmill for few  minutes are considered to be poor warm-ups. The intensity of your warm-ups depends on the intensity of the workout that you're going to do. If you're going to perform  225-pound pench press and you did a few stretches as a warm up, then your shoulders are ready to get injured.

"A great warm up readies your nervous system and body for a hard workout, eliminates your weak links, and improves your movement quality. The result? more muscles; less injuries."

The ultimate warm-up routine

*Before doing any workout; consult your personal trainer (and make sure he/she is an expert) or just google what are the best warm-ups for this specific workout.

8)Not drinking water

Keeping your body hydrated is essential to get the most of your workout. Water is a vital component of the chemical reactions, without it all these reactions will be slow; the tissue healing and muscle recovery. For an efficient workout and stronger muscles, make sure you're having the adequate amount of water before, during or after the work-out.

"Just losing 2% of body weight in fluid can decrease performance by up to 25%." says Carlson director of performance nutrition for Athletes' performance

9) Relying on supplements

From my experience, this is very common among beginners;
They relay on supplements more than exercises, while this is so wrong. You can use supplements but you have to have a solid diet; lean meat, veggies, milk, a lot of water and whole grains. Also, workout is what's going to give you strong muscles not the amino-acids supplements alone. If your nutritious and exercise base are not strong then don't go for supplements!

I won't go deep in this point as it's not my specialty but i advise each beginner to think 1000 times before going to supplements and consult the expert people not those who are attracting people to supplements only to gain more money!

The secret to supplementation

10) Not doing Cardio

Cardio activities are super important but unfortunately they are neglected by many people. Let's say you want to get a  6-pack; with body fat above 10% you can't simply get it. Lifting weights, stretches or even walking on treadmill won't burn this fat while cardio does.

There are many forms of cardio that you can follow:
1)jogging
2)swimming
3)speed walking
4)Cardio circuit training

Walk away the pounds!

Having a healthy lifestyle could be a big challenge in this busy world. Few people have too much time in their hands which makes it difficult for them to manage the time between working and being physically active.
If you want to think deeply about it, time is not the excuse that prevents you from being healthy its all about priorities. If healthy lifestyle is on the top of your priorities then you can do it!

What could be more important than achieving a healthy lifestyle and living longer with less diseases? You
can't live without eating, sleeping, praying, or working then why you don't add walking to the list? I personally met some people who can't live a single day without walking. Once you started it will be second nature you just need some determination to continue doing it.

The benefits of walking are endless! it has an effect on every system in our bodies.
Some of these benefits are:
1-Lowers the risks of diseases:
It reduces the chances of having Diabetes type 2, heart diseases, cancers specially colon and breast cancers..e.t.c
A study in the British Medical Journal showed taking more steps every day can help ward off diabetes

2-Prevents Osteoporosis ( a condition where your bone density is low due to lack of Vitamin D and exercises):
It's one of the commonest diseases among the women in Gulf area as they don't exercises a lot and no exposure to sun. Walking which is considered a weight bearing activity  will work on increasing the bone density and reduces the risk of falls and fractures in elderly. Also it prevents joint diseases such as arthritis.

3-Enhances the brain function:
Walking increases the % of oxygen in our bodies and helps in improving the blood circulation. If these two factors are there, the person will have less chance to loss brain cells or have a brain shrinkage which results in memory less also known as "Dementia".

4-More Adrenaline
Walking makes you happy by increasing the levels of feel-good endorphines (adrenaline) into your blood stream.

Studies have shown regular, moderate-intensity exercise (such as brisk walking) to be as effective as antidepressants in cases of mild to moderate depression.

A survey by the charity Mind found 83 per cent of people with mental health issues look to exercise to help lift their mood.

Tips Before walking:
1-Don't eat heavy meals before two hours of walking
2-Drink water
3-Eat small pieces of Dates, banana, an apple or anything that's easily digested and will give you energy.
4-Warm up: do some stretches that will prevent muscles soreness after walking

Here's a file for general stretches for all the body with their description.
Download file

5-Take a bottle of water with you

Tips during walking:
If you're planning to start walking or you're already walking, you should know  the proper technique to maximize the positive value from walking and reduce the risk of injury.

1-Your arms should be bent for 90 degrees only and as you walk they should "pump" backwards and forward and not criss cross across your mid section.

2- Look forward and don't look downward.

3-Suck your stomach in to engage the stomach muscles and strengthen them.

4-Walk erect, don't bend your spine.

5-Your shoulders shouldn't be leaned forward, swing them in circles if you feel that they are tight and try to keep them loose and relaxed during walking.

6-Pull your chin in to keep the neck and head in erect position.

7-Don't take very wider nor narrow steps, be moderate.

8-Breathing pattern is one of the most important things to be aware of while walking. Good breathing technique increases the effectiveness of walking and make you walk longer while if you have a shallow breath for example, you will end up feeling so tired at the beginning of the walk.

One technique is to take four breaths in from your nose and exhale four breaths from your mouth.

Breathing pattern

9-Drink water if needed.

10-Listen to some sort of music that will motivate you to walk.

11-If you're a beginner, don't start with a high speed. Your speed will increase by time.

What's the best shoes to wear?

There are specific criteria for the proper walking shoes:
1-Light weight
2-The American Podiatric Medical Association recommends “motion control” sneakers that prevent collapsing and inward rolling arches for those with low arches. If you have high arches, shoes with built in “cushioning” or adding a custom insert will prevent outward rolling while building up inward arch strength.
3-Good heel support: your sneakers should have a very well supported heels to avoid any heel pain in future like "plantar fasciitis".

4-Good cushioning
Midsole cushioning is shown to reduce heel, ankle, and toe stress, and prevent a future knee, back, or hip injury, according to research from the American College of Sports Medicine.

Cool Down activity:
Do some stretches after you finish your long walk

How many minutes should I walk per day?

There is no standard time frame for walking, each person can set the duration  depending on his schedule but I can give you some tips that will guide you:

1-Walk for three times/week at least in order to obtain a result.
2-Your body will start burning calories after 30 minutes of walking and sweating is a good sign of burning calories.
3-To lose weight your walking workout should be from 30-60 minutes for 50-70% of your maximum heart rate.
To calculate your target heart rate Click here

By now you have a good background about walking, finding a walking buddy is your next step!
Start today before it's too late..

And Remember!

You are living in the wrong shoes!

Many people take the foot for granted, and what most people don't know is that the foot is the part of our body that bears all our weight. This makes the foot one of the most important parts in our body, where most of our care is needed. Unfortunately, people are not aware of how they are harming their foot structure by wearing the wrong shoes. You may ask yourself:

How can the type of the shoes harm this strong part? Well, It's not affecting your foot only but your ENTIRE body.

The picture below shows the three types of foot arch. Depending on which shoes you wear, the arch will be formed.

Now you should know how the type of the arch will lead to major problems in your body such as, Back pain, heel pain, abnormal structure of the knee...e.t.c

High Heels &high Arch:

Stand on your toes for Five minutes, can you feel the contraction of the muscles at the back of your leg? This is exactly what's happening when you're wearing a high heel. The Muscles will be in  a constant state of contraction and they will get shortened  at the end of the day and When you take off your heels, you're actually asking the muscles to lengthen out but this will not work. The muscles are no longer malleable and they became tight and this will lead to an interruption  in the relationship between the skeletal system and the muscles resulting in the following:

1-Calf muscle shrinkage: Excessive straightening of the foot will occur due to the tightness of these muscles,  As a result, The curvature of the medial longitudinal arch will be increased (aka High-arch foot).

2-Unequal weight distribution: God designed the structure of the sole of the foot in a way that the weight of the whole body will be distributed equally but because of High heels, the weight will be only on the heel and the front of the foot.

3-Loss of Balance: The sensory system in the foot plays an essential role in maintaining the body balance. Normally, the foot is absorbing shocks from the uneven surfaces and sends messages to the brain to alert it, but with the high arch there will be a lack in the protective sensation.

4-Rigidity of the foot: Wearing high heels in daily basis on the long term will make the foot less flexible. A rigid foot is more prone to stress fractures, toe deformities, Achilles tendon disorders and Plantar fasciitis.

5-Achilles tendon stiffness: Achilles tendon is able to withhold a stress of 3.9 times a person’s body weight when walking. When there’s tightness in the calf muscles the tendon will be stiff as well and it will lose its ability to tolerate the weight and ruptures and injuries will happen.

According to Professor Narici who did a study on 11 women who wear 5 cms high heels for two years "We found that the high-heel wearers' tendons were much thicker and stiffer than in those who stuck to flat shoes. This causes discomfort when walking on flat feet because the tendon cannot stretch sufficiently."

6-lower back lordosis:

The tight muscles in the back of your legs pull down on the back of your pelvis. Your upper body has to move forward to balance your center of gravity, causing the curve in your low back to flatten out. We have these curves for strength and support and, when they are lost, our muscles act on the spine in a disorganized fashion to keep us erect so we end up with pain.

Treatment

If you wear high heels daily then you have to follow These tips which will counteract the changes that happen to the muscles and may prevent injury.

1-Calf stretch: The picture below describes the exercises and how you will stretch each muscle individually.
*Note: Calf Muscle consist of two muscles: Gastrocnemius and Soleus.

2-Handrail exercise:

Stand on tip toes on a step, and using a handrail for balance to lower their heels as far as they can before raising them up again.

3-Proprioception training:

Proprioception is the ability of the brain to recognize or sense joint positions. If something went wrong with this system the joint will be more prone to injuries that’s why high heels wearers should do the exercise daily.

4-Achillis Tendon Stretch:

5-Reducing lordosis:

The exaggerated curvature of the lower back is due imbalance between the back muscles and abdominal muscles. To reduce this curvature there are many interventions that you should follow.

A-Strenthening the Abs:

Exercises that strengthen the Abs despite of it's type will help in reducing this curve. I'll mention the most common ones and you can add to them if you want.

*Bridiging exercise
Description

*Superman Exercise
1-Start by raising one leg alone with your stomach tucked in for 15-20 secs then relax. Then switch

2-Raise one hand alone with your stomach tucked in for 15-20 secs then relax. Then switch.

3-Raise left hand with right leg with your stomach tucked in for 15-20 secs then relax. Then switch.

*Do the three positions first if you can control yourself and balance then start from the third upgrade and do it for 10 times/ 2 sets. If you don't have control on the third position then you can start from the position you are comfortable with then upgrade in the next weeks.

*Knee to chest exercise
Description

*Pelvis tucking

*Gluteus Maximus strengthening:

1. Using the floor, table, or firm bed, lay on your stomach, with a pillow under your stomach.
2. Squeeze your gluts"buttock"  together as hard as you can.
3. Keeping your knee straight, lift one leg up off the table, only high enough for your thigh to be off the surface.  DO NOT lift so high that you extend through your spine.  Slowly and smoothly lower your leg back to the start position.
4. Maintain the glut squeeze as you repeat step 3 with the opposite leg.
5. Re-squeeze the gluts again, and repeat steps 3-4; do 2-3 sets of 10-15 reps, daily, or 3-4x/wk.

B-Tips:
There are some tips that will help reducing the curve with the exercises:-
-Avoid sleeping prone" on your stomach".
-Everyday when you wake up and before you sleep, lay on your stomach and put a pillow under your stomach for 15mins.
-Wherever you are and whatever you're doing, always remember to tuck your stomach in and tilt your pelvis posteriorly "backwards".

All the previous exercises and tips will help in reducing the harm caused by high heels, but if you have the choice to minimize the hours or the days that you wear high heels during them it will be even better. And it's healthier if you mix up your footwear.

Flip-flops are not the best choice!

This poster summarize all the side effects of flip-flops and how they are killing your foot.

Flip-Flop Fixes:
-Stretch it out: Stretching your calf muscles will help in avoiding the side effects of the flip-flips.
-Short foot exericse
-Downward dog stretch
-Arch support: A piece of pad that's available in big Pharamcies and Medical instruments shops. You put it inside your shoes so it can help in forming an arch.

If you have feet and you want to follow a program to increase your foot arch, Here's a link for a blog of physiotherapist who already have flat feet. He followed the program and he got a result after 6 months.

What's the best shoes to wear?

I know it's quiet difficult to completely stop wearing high heels or flip-flops but you can modify the shoes that you wear daily.
Forefoot "Rocker" shoes is considered as one of the best footwears.

The following modifications in this shoes helped in lowering the pressure impacts on the foot and distrubiting the weight all over the foot :
1-Rounded sole: The rounded sole provides a better grip for the wearer so there won't be overuse on the muscles as in flip-flops.
2-Thick padding: Shoes with thin pads harm the foot pad which works as a shock absrober  and they cause major problems such as plantar fasciitis. Rocker shoes has an extra padding to minimize the friction with the ground which harm the foot pad.

3-Weight distribution: weight is equally distributed along the whole foot with this design.

4-Accommodation: It can accommodate all sorts of  positions while running or walking. As you use them, your lower body muscles become stronger

To read more about them click here

Note that this is not the only good shoes that we should wear there are many types that are safe for the foot contour such as the sneakers that we use while running or walking.

I tried through this topic to highlight the major problems that we will have because of not choosing the right footwear. Many people don't actually know that the cause of their lumbar disc could  be from their shoes. Our body is connected, a problem in the foot may cause a condition in the neck and so on. So when you have a problem don't think just about the place where your pain is.
